If all I had was a set of dumbbells and a bench, these are the 7 Exercises I would use to get in the best shape of my life:

1. Goblet Squat:

Target: Quads

A great lower-body builder (+ core)

▫️ Control the descent (slow eccentrics)
▫️ Keep chest tall, elbows in
▫️ Full range—hips below parallel, strong drive up
▫️ Push through your heels, not your toes

2. Dumbbell RDL

Target - Hamstrings

✅ Pull hips back (not bend forward)
✅ Use wrist straps—hamstrings should fail, not grip
✅ Push hips back & up toward the ceiling (ike closing a car door with your butt)
✅ Keep back flat, no rounding
✅ Controlled reps > sloppy ones

3. Lateral Raise:

Target - Shoulders:

Cues:

✅ Control the descent—slow & steady
✅ Slight bend in elbows (~10-15°)
✅ Full range—big stretch, strong contraction
✅ Lead with your elbows, not your hands

Simple. Effective. Build strong shoulders.

4. Seated Shoulder Press: 

Target - Shoulders

Cues:

▫️ Control the descent (slow eccentrics)
▫️ Elbows in front of your shoulders
▫️ Full range—deep stretch, strong lockout
▫️ Drive through your palms, not shoulders

Focus on form.

5. Bench Dips

Target - Triceps 

Cues:

▫️ Full range for max stretch & contraction
▫️ Control the negative (slow eccentrics = growth)
▫️ No half reps—commit to the movement

Squeeze at the top.

*Move feet further away or add a plate on your knees to increase difficulty.

6. DB Pullovers:

Old school movement for lats and chest:

✅ Control the descent (slow eccentrics)
✅ Elbows ~45° for max tension
✅ Deep stretch → strong lockout
✅ Drive through your palms, not shoulders

7. Split Squats: 

A killer leg builder (+ glutes and core)

▫️ Push through your front foot, not your back

39 rules I'd follow if I had 30lbs to lose and wanted to be unrecognizable by summer:

After 17 years coaching 1000+ busy professionals , these are the non-negotiables:

NUTRITION:

Set protein: 1g per lb of goal bodyweight. Hit it daily.
Always hungry? You're not eating enough protein.
Eat 2-3 meals per day. Fewer meals = less decision fatigue.
Build every meal around protein first. Add carbs and fats around it.
Best breakfast: Greek yogurt + protein powder + berries. 2 minutes.
Eat slower. 20 min for your brain to register fullness.
500ml water first thing every morning.
Peanut butter is a fat source, not a protein source. Swap for PB powder.
Eat out smart: grilled protein + veg + rice. Available everywhere.
90% whole foods. 10% whatever you enjoy. Only sustainable approach.
Not losing 1-2lbs/week? Reduce calories slightly or add steps.
Late-night binges, daily takeaway, sugar-loaded drinks — you know what to cut.

TRAINING:

Train 3-4x per week. Make those sessions count.
Every session → add weight or reps. That's how muscle grows.
If you finish a set with 5 reps left in the tank → it's too light.
Use the 2.5lb plates. Small increments build serious strength.
Train first thing. Nobody cancels a 6am session.
Track every workout. The gym is not a place to wing it.
10,000 steps daily. Take calls on foot. Park further away.
5g creatine daily. Most researched supplement in existence.

SLEEP:

7+ hours minimum. Non-negotiable. Poor sleep stalls fat loss even in a perfect deficit.
Pitch black room. Cool temp. No screens 60 min before bed.
Sunlight within 30 min of waking. Regulates your entire circadian rhythm.
Stop eating 3 hours before bed.
Same bed and wake time 7 days a week. Yes, weekends.
Magnesium glycinate before bed.

MINDSET:

Track everything: calories, steps, lifts, waist, progress photos.
Weigh daily. Compare weekly averages. Daily weight is noise.
You have more fat to lose than you think. Accept it. Start anyway.
Mild hunger is not an emergency. It means the deficit is working.
You can't choose where you burn fat. Be patient.
The only plan that works long-term lets you eat foods you enjoy.
If your plan leaves you miserable → it's the wrong plan.
9 out of 10 people fail because they quit too soon. That's it.
There will never be a better day to start than today.

I learned the hard way that no amount of hustle can outrun a body that’s running on empty.

Here’s the truth:

You need a plan. 

Not a vague “I’ll eat better” promise, but a clear, actionable system to fuel your body and mind. 

For me, it started with small steps—10-minute morning walks, meal prepping once a week, and prioritizing sleep. 

I worked with a coach to build a plan that fit my chaotic schedule. 

Within weeks, my energy was back, my focus was sharper, and I was showing up as the leader I wanted to be.

High performers don’t wing it in business, so why wing it with health? 

A intentional plan for your body is as critical as your career strategy. 

It’s not about perfection—it’s about consistency and systems that set you up to win.

After 8 years training and coaching as a Professional Athlete, here is every piece of fat loss advice I could come up with:

1. Stop drinking alcohol.

Kills your metabolism, messes up hormones, increases hunger, and wrecks sleep. Minimize where possible.

2. Discipline is the most overlooked asset for crushing your health and fitness goals. Learn to prioritize long term goals over short term gratification.

3. Your number 1 priority to lose fat has to be a caloric deficit. In a caloric deficit you are GUARANTEED to lose fat.

4. Nutrition is your key lever to lose fat (not cardio). For example:

⚬ Time to burn 500 calories one the treadmill = 1 hour
⚬ Time to not eat that 500-calorie donut = 5 seconds

Understanding nutrition will ensure you never worry about fat loss again.

5. Your second biggest nutrition priority is protein intake. Without enough protein you will lose fat and muscle and end up skinny fat. 

Chicken, Steak, Eggs, Shrimp, Tuna, Greek Yogurt, Salmon are all good

6. The biggest hurdle most people face is hitting their caloric and protein goals consistently. No consistency = no results. Make nutrition simple, low friction, tasty and repeatable. 

7. Eat the same meals most days. Simplicity scales.

8. Plan your next day's meals the night before. Huge ROI.

9. Include food you love. If you don't enjoy the system you are using, you will never maintain it long term.

10. Aim for 50gm of protein each meal.

Examples:

⚬ 200g Steak
⚬ 3 cans of Tuna
⚬ 250gm Salmon
⚬ 2 scoops of Whey
⚬ 200g Chicken Breast
⚬ 400gm Greek Yogurt

11. Carbs will not make you fat. A caloric surplus will. 

12. Lifting weights will improve your life holistically.

13. Lift weights 3-5x/week. Aim to hit each muscle group 2x/week

Recommended splits.

3x/week - Full Body workouts
4x/week - Upper/Lower/Upper/Lower
5x/week - Push/Pull/Legs/Upper/Lower

14. Track workouts (reps+weight). Shows progress, keeps you accountable, + gives you a plan.

15. Structure your workouts for quality > quantity.

⚬ 3-4 exercises/workout
⚬ 2-3 working sets/exercise
⚬ 9-12 total sets/workout
⚬ 3 minutes rest between sets
⚬ Take each set to 0-2 RIR (reps in reserve)

In and out in under 45 min.

16. 99% of people on the planet battle late night snacking. 

⚬ Remove junk from your house
⚬ Brush your teeth immediately after dinner

18. Walk everyday.

19. Remind yourself of your goals daily. You get one life, do not waste it out of shape. It handicaps your entire life.

20. Get 7+ hours of sleep.. 

21. Remove friction and make it easy to stick to. Some tips:

⚬ Get gym clothes out the night before
⚬ Fill up your drink bottle the night before
⚬ Choose simple meals and plan in advance

22. Add a layer of accountability - Friend, Training Partner, Family or Coach. Huge ROI.

23. Drink 500ml of water when you first wake up.

24. A Daily Routine is a MUST. 

26. Take 5g of Creatine Monohydrate every day.

'Eat less move more' is a lie.

The truth is you can get lean eating more food.

How?

You need to focus on High Volume to Caloric Ratio Foods.

Here are 5 of my favorites to help you eat more and stay lean:

To torch fat you have to be in a caloric deficit.

Nutrition is the easiest way to do this.

'Yeah, but I don't want to starve myself'.

You don't have to.

The key is knowing the right foods you can eat more of to get lean and stay full.

Here are 5 of my all-time favorites...

1. Blueberries:

Blueberries may just be my favorite.

⚬ Tast delicious
⚬ High in nutrients
⚬ Low in calories

This makes them nearly impossible to 'overeat'

You can eat half a kg of these for just 250 calories.

A great option when torching fat.

2. Potatoes:

'But carbs make you fat'

Rubbish.

Potatoes not only energize you in the gym but that have an elite volume to calorie ratio and are my 'go-to' carb source when dieting.

They are also delicious.

You can eat 400g of potato for just 280 calories.

3. Low Fat Greek Yogurt:

Just an elite option.

Not only can you keep it in the fridge for weeks as convenient source of protein.

But it mixes beautifully with whey protein (tastes like choc mouse) berries, granola, whatever you like.

You can eat half a kg for 300 calories.

4. Chicken Breast 

Lean sources of protein are a must to hit protein goals while maintaining a caloric deficit.

Chicken breast is a staple for a reason.

Delicious
Flexible
Easy

You can have 200g of cooked chicken breast for under 250 calories.

5. Popcorn:

Often bundled in to the 'junk food/avoid' pile but popcorn is elite.

The first time I saw the macros on it my mind was blown.

The key is to avoid the popcorn covered in butter and sugar.

You can have 100g of popcorn (one large packet) for 380 calories.

So, if you are constantly feeling hungry when trying to lean down, spend time focusing on high-volume low-calorie foods.
