I am going to show you exactly to use negative (eccentric) reps to for from zero to pumping out pull-ups for fun.

Eccentric (lengthening) has massive benefits:

⚬ Increase load on the muscle

And we can use these to quickly increase your pull up strength

1. How to perform Eccentric (Lowering) Reps

⚬ Find a block or bench to stand on
⚬ Start in the very top position of the pull-up rep
⚬ SLOWLY lower yourself down over 4 SECONDS to a full stretch
⚬ Be honest with yourself on speed and use ZERO momentum

2. Program 

Stage 1 - 6 sets of 2 reps (eccentrics only)
Stage 2 - 6 sets of 3 reps
Stage 3 - 7 sets of 3 reps
Stage 4 - 8 sets of 3 reps
Stage 5 - 9 sets of 3 reps
Stage 6 - 10 sets of 3 reps

* Make sure each eccentric rep is done perfectly and be honest with your rep speed...

The speed at which you go through each stage will vary

Once you can do 10 sets of 3 reps with eccentrics (*perfect form) then retest pull up strength and you should now be able to pump out multiple pull ups

Then recycle the original program but with full rep pull ups...

Boom!

Can't do any 4 second eccentric pull ups?

That's cool too

Start with with rack chins or inverted rows and use the SAME progression outlined, until you can do eccentrics and go from there

No excuses...

This is all about laying out your volume intelligently to get more loading and increase your progressions and strength

Remember we are looking to increase strength over TIME

Increasing pull up strength & reps will help you craft wide shoulders and a narrow waist for a strong and high performing physique.

To Summarize?

Can't lose fat?

I guarantee it's your crappy diet.

After 17 years Training and Coaching here are 27 Nutrition Tips to help you get lean permanently...

1. Carbs won't make you fat...

2. Nutrition is your key lever to lose fat (not cardio). For example:

⚬ Time to burn 500 calories one the treadmill = 1 hour
⚬ Time to not eat that 500-calorie donut = 5 seconds

Understanding nutrition will ensure you never worry about fat loss again.

3. Your number 1 priority to lose fat has to be a caloric deficit. In a caloric deficit you are GUARANTEED to lose fat.

To do this make sure you know your caloric intake. Without this knowledge there will always be 'guesswork'.

Once you know it, hit it consistently.

4. Your second biggest nutrition priority is protein intake. Without enough protein you will lose fat and muscle and end up skinny fat. The vast majority of people should aim for 150-200gms of protein per day (1gm/lb of body weight)

5. The biggest hurdle most face is hitting their caloric and protein goals consistently. Make your nutrition simple, low friction, tasty and repeatable. 

6. Eat the same meals most days. Simplicity scales.

7. Plan your next day's meals the night before. 

8. Include food you love. If you don't enjoy it, you will never maintain it long term. 

9. Aim for 50g of protein each meal.

⚬ 200g Steak
⚬ 3 cans of Tuna
⚬ 250gm Salmon
⚬ 2 scoops of Whey
⚬ 200g Chicken Breast
⚬ 400gm Greek Yogurt

10. Carbs will not make you fat. A caloric surplus will. Include them in your diet to feel better and lift more.

11. 99% of people battle late night snacking.

⚬ Brush your teeth immediately after dinner (it will taste like crap if you eat it)

12. If you struggle to hit a caloric deficit then low calorie - high volume foods will be a cheat code.

13. Remove friction, make it easy to stick to.

⚬ Include foods you actually enjoy eating

14. Do not skip events or socializing. If you have an event coming up where you are likely to 'overindulge' plan ahead.

⚬ Bank a caloric allowance in the days prior.
⚬ Eat 200-300 calories under your standard intake.

15. Spend at least two weeks tracking your food intake. IMO that is the biggest ROI for understanding intake, portion control and how nutrition works

16. Use digital kitchen scales most of the time.

17. Intermittent Fasting is simply a tool to help some hit their daily caloric and macro goals consistently. 

18. How many calories per macro?

⚬ Protein: 1gm = 4 calories
⚬ Carbohydrates: 1gm = 4 calories
⚬ Fat: 1gm = 9 calories

19. Discipline is going to be your biggest lever to success.

10 years ago I busted my knee, had surgery, and lost all my muscle mass. 

But now my legs are bigger than ever. Because I used the 5 best leg exercises on the planet: 

Injuries happen.

It sucks, but with the right mindet + gameplan you can bounce back strong.

1. Hack Squat:

Arguably the best quad builder.

▫️ Takes strain off the back
▫️ Increased range of motion
▫️ Prioritizes muscle failure over task failure
▫️ Increased mechanical tension on the quads
▫️ Better stimulus on the quads over back

*Pendulum squats are also elite

2. RDL:

Elite at hitting entire posterior chain.

▫️ Pull hips as far back horizontally as you can to 'hinge effectively (do not bend forward at the waist)
▫️ Use Wrist Straps to ensure muscle not task failure (hamstrings not grip strength are the limiting factor)

▫️ Slowly lower the weight down (imagine you are pushing your butt back to close a car door behind you)
▫️ Focus on pushing your hips 'back and up' towards the top of the room
▫️ Use a low and controlled motion 
▫️ Ensure zero rounding of your lower back
▫️ Quality > Quantity

3. Leg Press:

Shifts our centre of gravity to avoid that big lean forward which back squats force us to do

⚬ Massive external stability
⚬ All emphasis on the legs

* Note: Just don't be that guy who goes WAY too heavy with crap range of motion

4. Leg Extensions: 

Rarely do you see these get used appropriately for muscle gain

Often thrown in as a light weight 'finisher'

Make sure to hit these with heavy high intensity efforts

⚬ 5-10 reps
⚬ 0-2 RIR
⚬ 2-3 sets

Your quads will be screaming by the end...

5. Seated Hamstring Curls: 

Studies show seated hamstring curls as the superior option to add strength and size to your hanstrings.

▫️ Control each rep
▫️ Squeeze at the bottom
▫️ Pull back through your heels
▫️ Slow 3-4 second eccentrics

If I wanted to get as lean as possible in 2026, here are 21 fat loss mistakes I would avoid:

1. Keto

Can see temporary fat loss. But any diet which cuts out a major food group or macronutrient will be typically be unsustainable. Avoid for long term results.

2. Relying on cardio. If you use Cardio as the key lever to get lean you'll spin your wheels. Nutrition is the primary answer for fat loss.

3. Changing the way you train. Training is to stimulate new muscle tissue and strength, NOT to lose fat. Why would you change this when leaning down? Avoid.

4. Relying on Motivation. Sounds good. But the issues is... it's temporary. What happens when it goes? You'll fail. The key is Discipline. Learn to keep taking steps forward even when you don't feel like it.

5. Cutting out carbs. Carbs don't make you fat. A caloric surplus does. Eat them.

6. Adding extra Volume in the gym. A great way to increase fatigue, decrease recovery and decrease performance in the gym.

7. Decreasing rest time between sets. (*see point number 5)

8. Using lighter weight for higher reps. All this does is decrease the stimulus on the muscle.

9. Ignoring caloric intake. Data is always your friend and caloric intake is your most important data for fat loss. Without it it's pure guesswork.

10. Decreasing protein intake.  A great way to lose muscle tissue and end up skinny fat. Maintain protein intake 24/7.

11. Not planning meals in advance. Nutrition is your key to success and consistent application is your key to results. Plan your next days meals in advance.

12. Changing your workouts regularly. You do not need to 'shock your muscles into growth'. Keep your training consistent.

13. Rushing the process. You always have more body fat than you think to lose. Aim for 1-2lbs per week. Prioritize sustainability over short term results.

14. Dropping calories too fast. 500 caloric deficit max. Anymore and you will feel tired, fatigued and lose muscle mass.

15. Not being accountable. Accountability is proven to increase chances of success by 95%. You'd be silly not to use it.

16. Using Fad Diets. Temporary results purely from putting you in a caloric deficit. Focus on quality high protein meals/foods and a system you can maintain.

17. Using restrictive diets. A great way to have no energy, feel like crap and get unsustainable results. You need to enjoy the process or you will never maintain it long term.

18. Underestimating rest/recovery. Do NOT ignore. Get 3-4 Liters of water and 7-8 hours of sleep/day.

19. Overcomplicating Nutrition. The three pillars of nutrition are:

⚬ Caloric Intake
⚬ Macro Intake
⚬ Consistency

Simple, repeatable meals you enjoy are key. Simplicity scales.

Here is a simple full body workout you can do in just 40 minutes with nothing but a set of dumbbells:

1. Split Squats:

Muscles targeted:

⚬ Quads
⚬ Glutes
⚬ Hamstrings

Tips:

⚬ Stay facing forwards
⚬ Slow eccentric
⚬ Stop just before back knee hits the ground
⚬ Embrace for discomfort 

*If you have knee issue move front foot further forward to avoid knee going past foot.


2. RDLs:

Muscles targeted:

⚬ Hamstrings
⚬ Spinal Erectors
⚬ Calves

(Entire posterior chain)

Tips:

⚬ Tilt at hips
⚬ Push hips back (closing car door with your butt holding grocery bags)
⚬ Do NOT round lower back
⚬ Once you feel stretch in hamstring return back up

3. Bent Over Rows:

Muscles targeted:

⚬ Rhomboids
⚬ Lats
⚬Traps

Tips:

⚬ Pull back through elbows
⚬ Avoid excess momentum
⚬ Pull elbows towards hips (not straight up)
⚬ Squeeze each contraction (quality execution is key)

4. Push Ups:

Muscles targeted:

⚬ Chest
⚬ Delts
⚬ Triceps

Tips:

⚬ Neutral Grip (shoulder width)
⚬ Slow eccentric (avoid momentum)
⚬ Lower until sternum touches the ground
⚬ Explode back to the top and repeat

(Start with knees if full reps are too much)

5. Tricep Over Head Extension

Muscles targeted:

⚬ Triceps

Tips:

⚬ Avoid flaring elbows too far
⚬ Try and keep elbows relatively still throughout the movement
⚬ Slowly lower weight behind head to feel a stretch in the tricep
⚬ Lift back up to full extension and squeeze.

6. Bicep Curls

Muscles targeted:

⚬ Biceps

Tips:

⚬ Full range of motion
⚬ Try and keep elbows relatively still throughout the movement
⚬ Squeeze at the top and lower the weight slowly

The workout:

1. Split Squats - 2 x 8-12 reps
2. RDLS - 2 x 8-12 reps
3. Bent Over Rows - 2 x 8 -12 reps
4. Push Ups - 2 x AMRAP
5. Tricep Overhead extension - 2x8-12 reps
6. Bicep Curls - 2 x 8 -12 reps

2-3 minutes between each set
0-2 RIR (reps in reserve)
Track each workout

Well there you have it...

A simple full body workout you can do efficiently at home.

Is this as good as a gym?

Here are 5 exercises I used to add 6 inches to my arms:

1. Heavy Chest Presses:

No doubt heavy compounds are a key to adding size to your arms.

Execute with good exection on heavy chest presses and get stronger over time, and your triceps will grow significantly.

Track for accountability.

Triceps make up 2/3 of your arm, so need to be your primary focus.

2. Heavy Pulls/Rows:

Same deal as the chest presses.

Heave pull based compounds will add a fantastic stimulus to your biceps.

Chest-Supported T-Bar Rows and Pull ups attribute a lot of the credit for the my bicep growth.

Execute well, track and get stronger on these over time.

3. Tricep Cable Push Downs:

Just make sure you keep your elbow still,

But these are a great tricep isolation movement.

▫️ Elbow still
▫️ Full range of motion
▫️ Don't lean too far forward
▫️ Slow and controlled eccentrics

4. Barbell Skull Crushers:

Old School, but will do the business on the triceps (especially the long head).

Focus on still elbows and slow eccentrics on this one.

Squeeze hard on each contraction.

5. Incline Dumbbell Curls:

I love these purely for isolating the biceps and removing momentum.

The loading you can add in the stretch position is also spectacular.

One of my faovote bicep isolation movements.

Keep your elbow still and 'forward'

Full range of motion on these too.

1. Heavy Chest Presses
2. Heavey rows/pulls
3. Tricep Cable Pushdowns
4. Skull Crushers
5. Incline Dumbbell Curls
