3 small habits that completely changed my energy

I don’t do crazy routines anymore.

No 5am alarms. No 12-step morning hacks.

I just built a rhythm that actually fits real life:

1️⃣ Fast till noon.
Not for discipline points, I just feel sharper when I’m not digesting early.
Coffee + water + focus. Simple.

2️⃣ No high-glycemic junk.
I stay away from white rice, sugary snacks, that crash-and-burn food.
Cranberry rice, oats, fruit, all cool. Keeps energy stable, no afternoon coma.

3️⃣ Walk + stretch daily.
7k steps, usually after work or in my desk treadmill.
Then a 15-min stretch before bed. Loosens the body.

That’s the baseline of it all.

Energy’s steady, mood’s calm, body feels like it’s on my side again.

P.S. Everyone has a different style... and trying to copycat a random influencer often hurts more than it helps.

it usually looks like this:

• you eat clean but still end up in the fridge at 10pm.
• you train hard but the evenings undo half of it.

“You’re tired because you don’t cold plunge every morning.”

Garbage advice.

you’re tired because you sleep terrible, eat terrible, and stress all day.

not because you didn’t sit in a bucket of ice like an instagram model.

cold plunges are fine.

they make you feel awake because your body thinks you’re dying for 30 seconds.

I wouldn't call that exactly healthy honestly.

you know what fixes tired?

• going to bed at a normal freaking time
• eating something green occasionally
• not living off caffeine and apples
• walking more than 800 steps a day
• lifting a weight that isn’t your ego

but the internet will sell you anything that looks “hardcore.”
because “basic human routine” doesn’t get clicks.

so no.

You’re not tired because of the temperature of your bathtub.

you’re tired because your foundation is weak.

There's steps to run through first...

cold plunge after if you’re bored.

You eat clean yet your don't lose weight.

Here's why:

I spoke with a guy last week who’d been trying to lose fat for months.

He cut sugar.
Stopped junk food.
Swapped everything for “healthy” meals.
Even started cooking at home.

There was just one problem.
His weight hadn’t moved at all.

So I asked him three basic questions:

“How much are you actually eating?”
“How many calories are in your ‘clean’ meals?”
“How often do you eat out during the week?”

His answer to all three was basically the same: he didn’t know.

Then he admitted the part most guys never say:

“I thought eating clean meant I didn’t have to think about quantity.”

That’s the trap.
Clean food makes you feel disciplined, but it doesn’t guarantee fat loss.

If your “healthy” meals are oversized…
If your restaurant lunches are 1200 calories…
If you’re guessing instead of measuring even a little…

You can eat clean and still stay stuck.

If you want to lose fat, keep the main thing the main thing:

Know your intake.
Keep meals predictable.
Stop letting restaurants decide your progress.

Everything else is optional until that happens.

11pm is where most men lose the whole day. 

Here’s how to fix it:

The night hits, you’re tired, you’re bored, your brain wants a quick hit.

you walk around the kitchen like a zombie.
open the fridge twice.
nothing changed.

still eat the damn thing anyway.

I used to beat myself up about it.
like I was failing some test of discipline.

what changed wasn’t “willpower.”
it was a simple system.

The truth is that cravings at 11pm aren’t about hunger.

they’re about fatigue, routine, and dumb decisions made when your brain is cooked.

here’s the actual “how-to” to stop them:

1. eat enough protein at dinner
most guys under-eat all day, then binge at night.
fix the base → cravings drop fast.

2. set a kitchen cutoff
pick a time (8:30pm).
lights off. no “quick bites.”
the decision is made before you’re tired.

3. have a replacement ritual
herbal tea, shower, 5-minute walk.
you swap the habit, you don’t fight it.

4. remove the stupid foods
if it’s not in the house, you’re not eating it at 11pm.
simple.

5. go to bed faster
most cravings happen because you’re awake when you should be asleep.

Really. None of this works without doing the reps.

you’ll still mess up some nights.
cool.

the only way you screw yourself is by expecting perfection.

do the reps. fail a few times. laugh about it.

and get back on it the next day.

the truth about waking up tired even with "8 hours" of sleep.

It's mostly about sleep quality. Not time in bed.

you can be in bed for 8 hours and still wake up feeling like you got hit by a truck.

And there's a couple reasons for it:
1. you go to bed wired
2. you scroll until your brain melts
3. you wake up 3–4 times
4. your room is bright as a Tesco aisle
5. and you expect one number- “8 hours”- to fix your life

it doesn’t work like that.

here’s the actual fix (the stuff that works):

1. stop caffeine early
if you’re having coffee at 4pm, don’t complain about feeling like shit at 7am.
cut it by 2pm. non-negotiable.

2. eat a proper dinner
most guys under-eat all day then smash calories at night → terrible sleep.
have protein + carbs at dinner. nothing heavy, nothing stupid.

3. screens OFF 45 minutes before bed
your brain isn’t a light switch.
you can’t scroll chaos and then magically “sleep deep.”
pick one: instagram or feeling human tomorrow.

4. make your room a cave.
cold, dark, boring. 15°C–19°C.
no bright lights, no TV, no blue LEDs pretending to be stars.

5. same sleep + wake time
you can’t sleep like a student on weekends and expect CEO energy on Monday.

6. stop doing your whole life at night
work, planning, overthinking, catching up…
that’s why you’re wired.

if you run this for 7 days, you’ll feel different.
not perfect, just not dead inside.

you don’t need a cold plunge.
you don’t need supplements.
you don’t need a $400 sleep tracker.

you just need to stop treating “being in bed” as the same thing as “actually recovering.”

Drinking water when you wake up is making you feel worse.

You’re tired because you wake up dehydrated as hell.

when you sleep, your electrolytes drop, simple.

sodium goes down. potassium goes down.
your tank hits empty.

then you wake up and drink plain water…
which dilutes everything even more.

that’s why the 1st hour of your day feels slow, foggy and off.

you’re not actually hydrating. you’re watering down an empty system.

hydration isn’t “drink more water.”
hydration is balance.

and the fix is simple:

• pinch of himalayan salt in your water.
• shake or swirl it.
• drink it up.
• give it twenty minutes

your head clears. your muscles wake up.
your energy feels steady instead of flat.

It's basic restoration physiology.

but the internet won’t tell you this because “put a pinch of salt in your water” isn’t sexy.

You are not forced to have "slow mornings".

People love giving health advice until it’s time to face the one thing that changes their life: body fat.

I was talking with my parents about this last week.

They used to obsess over “olive oil” and how healthy it is.

And sure… they’re not wrong.
Good olive oil has legit heart benefits.
High polyphenols. Anti inflammation. All that.

But here’s what I hear nobody saying...

None of that matters if you’re overweight.

Doing exercise without fat loss? Good, but weak.
Eating “healthy” without fat loss? Good, but weak.

All those habits help a little…
but they’re tiny compared to the impact of getting to a normal weight.

Being lean isn’t vanity.
Scientifically, it’s the healthiest thing a modern man can do.

Extra body fat had a purpose a thousand years ago.
Today? Almost zero benefits.

And when you start losing weight, you’ll notice something funny:

People just get uncomfortable with it.

My mom's lost 25 kg in seven months.
First time in 25 years she’s at a normal weight.

And what’s everyone around her doing?

Not supporting. Not celebrating.

Just getting jealous… because they couldn’t do it themselves.

That’s the reality:
People don’t want you healthier.
They want you familiar.

how can one “normal” lunch add two extra days of hunger?

because the problem isn’t you.
it’s the environment you’re eating in.

here’s what most men don’t realise:

1. eating out is a calorie bomb
a “normal” meal can quietly hit:
• pizza 1200 to 1500
• burgers 800 to 1200
• sides and sauces 200 to 400

you wipe half to seventy percent of your day without noticing.

2. foods are built to make you hungry.
they spike cravings.
they slow you down.
and an hour later you want more.
not because you’re weak, but because that’s how they’re designed.

3. this creates the constant restart cycle.

you eat out
you feel slow
you get hungry again
you overeat later

you tell yourself you’ll start fresh tomorrow
then repeat.

4. lean guys don't rely on outside options.

they keep simple, repeatable meals at home.
they eat enough protein.
they use foods that keep them full, not foods that destroy the day.

they remove decision fatigue instead of trying to out-discipline the world.

5. when you fix the environment, everything changes.

your hunger steadies
your energy lifts
your focus clears
you feel in control again

and fat loss stops being this exhausting fight.

this is the work I do with men:

fix the habits, the meals, the structure, and the environment so your body finally works with you instead of against you.

this is what 15 kilos (33lbs) looks like.
same guy. same age. completely different state.

on the right, I wasn’t “chunky” or “a bit soft.”

I was fat. I was obese. simple as that.

and I barely knew it was that bad.

Few side-comments brought me back to life though.

I was hiding it under clothes, but I can’t hide it from myself.

The basics were sh1t, and I blamed all but me.

Not a single tshirt or jeans fit right.
My face was puffy and I had no jawline.
I was tired all the time and felt depressed.

and the infamous pinch of the shirt to loose it up never left me.

and every photo felt like a reminder.

that’s the part no one talks about:
you don’t need drama to want to change.
you just look at yourself one day and think:

“nah… this can’t be me. I don't identify myself as a fat guy, as a non-athletic guy, as a weak guy, as an average man.”

so I dropped 15kg.
35% body fat to about 15%.

not perfect, not shredded, just finally me again.

and here’s the only point i’m making:

if you don’t like what you see, fix it.
if you don’t want to fix it, own it.

Stop pretending you don’t see it.

I saw it for 20+ years and thought it was okay.

But back there, the mental health was gone.

P.S. It's only up from here.

→ The real cost of “I’ll start next week.”

Over the next 90 days, this is what most men do:

→ bad sleep
→ terrible meals
→ no routine or flow
→ belly gets softer.
→ arms stay thin.
→ energy is inconsistent
→ caffeine trying to hold its own.

And they call it “being busy.”

The truth:

I ran that cycle for months.

It wrecked me.

Most lose 40 hours a week to:

→ slow mornings
→ afternoon crashes
→ shitty sleep
→ overeating at night
→ low-focus days
→ fixing what tiredness caused

40 hours × 4 weeks = 160 hours/month lost.
That’s four full workweeks, gone.

Every month.

Now the painful part…

Month 1 delay = 160 hours lost
Month 3 delay = 480 hours lost
Month 6 delay = 960 hours lost

That’s half a year of productivity.

Not because you’re lazy.
Because your body is running on 2% battery.

What those 160 hours could give you instead:

→ better sleep
→ proper hunger control
→ clearer skin
→ less bloating
→ steady energy
→ better family time
→ clothes fitting better
→ mood that isn’t up and down
→ confidence that actually shows

all from fixing a basic routine.

The problem isn’t you.

It’s your system.

You don’t fail because you “lack discipline.”
You fail because:

* your meals are random
* your sleep is chaos
* your caffeine is carrying you
* your stress is on 24/7
* you have no structure

Fix the system → everything gets easier.

If you delay it 90 more days?

Nothing changes.
